How many calories to gain weight
The starting point is the same TDEE (Total Daily Energy Expenditure) estimate used throughout this site’s calorie tools — calculated here with the Mifflin-St Jeor equation and your activity level. Eating exactly at TDEE keeps weight stable; a calorie surplus above it produces weight gain.
Gain rate (lbs/week) = daily surplus ÷ 500
The ÷500 relationship comes from the same 3,500-calorie-per-pound approximation used by this site’s Calorie Deficit Calculator, just running in the opposite direction: a 500 cal/day surplus, over 7 days, works out to roughly a 3,500 calorie surplus per week — about 1 lb of gain. It carries the same caveats as the deficit version: it’s a useful planning approximation, not a precise guarantee, and it says nothing on its own about whether the gained weight is muscle, fat, or some mix of both — that’s determined much more by training and macro composition than by the surplus size alone, covered in the sections below.
It’s also worth noting that TDEE itself rises somewhat as body weight increases, the same way it falls during weight loss — a heavier body requires more energy to maintain, move, and digest food. This means a fixed surplus that started as a genuine 500 cal/day gap early in a bulk will, in principle, produce slightly less gain later on unless intake is adjusted upward to match the higher TDEE that comes with a heavier body. In practice this effect is smaller and slower than the equivalent effect during weight loss, since gaining phases are usually shorter and the weight change smaller in percentage terms, but it’s part of why periodically recalculating — rather than treating one number as fixed for months — keeps the estimate reasonably accurate.
Worked example
Using this calculator’s own default example — a 28-year-old man, 140 lbs, 5’7” tall, lightly active, goal weight 160 lbs, moderate bulk (+500 cal/day):
Total intake: 2,150 + 500 = 2,650 cal/day · Gain rate: 500 ÷ 500 = 1.0 lb/week
Lbs to gain: 160 − 140 = 20 lbs · Time to goal: 20 ÷ 1.0 = 20 weeks (≈4½ months)
At 1.8g of protein per kg of body weight, that works out to roughly 114g of protein per day, with fat fixed at 25% of total calories (about 74g) and carbohydrates filling the remaining calorie budget (about 382g) — a carb-forward split that supports the higher training volume typically paired with a gaining phase.

The core trade-off mirrors the calorie-deficit side of dieting: a larger surplus moves the scale faster, but the body can only build new muscle tissue at a limited rate regardless of how much extra food is available (covered in detail in the next section) — so calories beyond what muscle-building can use are stored as fat. This is why a “lean bulk” (a smaller, more conservative surplus) is the generally preferred approach for most people trying to maximize muscle gained per pound of total weight gained, even though it takes noticeably longer to reach a given goal weight than a larger surplus would.
There’s a reasonable case for a faster surplus in specific situations, though — most notably for people returning to training after a long layoff (who tend to regain lost muscle unusually quickly, a phenomenon sometimes called “muscle memory”), genuine beginners in their first several months of consistent training, or anyone who is significantly underweight and for whom simply reaching a healthier baseline weight is a more immediate priority than optimizing body composition precisely. Outside of those situations, defaulting to the calculator’s more conservative options is the generally safer starting choice, with room to increase the surplus later if the scale isn’t moving as expected after a few weeks of consistent tracking.
Muscle vs. fat: realistic expectations
Natural muscle-building potential slows substantially with training experience, and understanding this curve is central to picking a sensible surplus:

These figures cap out well below what a 1–1.5 lb/week total gain rate would produce over the same period — meaning for anyone beyond their first year of training, most of the extra weight from an aggressive surplus is necessarily going to be fat, glycogen, and water rather than muscle, simply because muscle tissue can’t be built any faster than the body’s own biological limit allows, no matter how large the calorie surplus is. This is exactly why beginners can typically sustain a faster gain rate productively (their muscle-building ceiling is higher), while more experienced trainees generally get better results — a better muscle-to-fat ratio — from smaller, more patient surpluses.
It’s worth being realistic about what the scale shows in the first week or two of a new surplus as well. Increased carbohydrate intake raises glycogen stores, and each gram of stored glycogen is bound to roughly 3g of water — so an early jump on the scale after starting a bulk is often disproportionately water and glycogen rather than new tissue of any kind. This isn’t a problem or a sign anything is wrong; it’s a normal, temporary part of adjusting to a higher intake, and it typically stabilizes within the first couple of weeks, after which scale trends more accurately reflect the underlying rate of gain.
Macros for gaining weight

Fat is held at a fixed 25% of total calories, enough to support hormone production and nutrient absorption without crowding out the other two macros. Carbohydrates take up the remainder of the calorie budget, which is typically the largest share during a gaining phase — carbs are the body’s preferred fuel for the higher training volume and intensity that a muscle-building program usually involves.
Protein is the macro worth being most consistent about during a bulk, for the same reason it matters during a cut: it’s the nutrient most directly tied to whether the body actually builds new muscle tissue with the extra calories available, versus simply storing them as fat. Carb and fat totals have more flexibility around personal preference and training style once protein and total calories are on target.
Why gain rate needs to slow as training experience increases
The biological reason more experienced lifters need a slower, more conservative surplus comes down to a shrinking “muscle-building window.” Beginners experience what’s sometimes called “newbie gains” — a period where the body responds unusually efficiently to a new training stimulus, building muscle relatively quickly even with a fairly generous calorie surplus. As training experience accumulates, the body gets closer to its current genetic and hormonal ceiling for muscle growth at a given training volume, and that efficient response fades. Someone three years into consistent training who eats the same aggressive surplus that worked well in their first year will simply gain more fat for the same amount of muscle, because the muscle-building side of the equation didn’t get faster — it got proportionally smaller relative to the surplus.
This is also why body recomposition (building muscle while staying roughly weight-neutral or even in a slight deficit) becomes a realistic option mainly for beginners, people returning from a long break, or people at a higher starting body fat percentage — groups that still have a wide muscle-building window to work with even without a calorie surplus.
Eating enough in practice
For some people — especially those with a naturally fast metabolism, a demanding schedule, or a smaller appetite — simply hitting a calorie surplus consistently is the hardest part of gaining weight, harder than any specific macro or food choice. Calorie-dense whole foods make this considerably easier: nuts and nut butters, olive oil, whole milk, oats, rice, and starchy foods like sweet potatoes pack meaningfully more calories per bite than high-volume, high-fiber foods like large salads or big vegetable portions, which can fill someone up long before they’ve hit their calorie target.
Liquid calories — whole milk, smoothies, or a mass-gainer shake — are a practical tool specifically because they tend to be less filling per calorie than solid food, making them useful for closing a calorie gap on days when eating enough solid food feels difficult. They aren’t required, but they solve a real, common problem for people who genuinely struggle to eat enough through meals alone.
Meal frequency and timing matter less than total daily intake, but spreading food across more meals (4–6 smaller meals rather than 2–3 large ones) is a commonly used strategy specifically because it’s often easier to hit a high calorie target without excessive fullness at any single sitting. This is purely a practical eating-logistics point rather than a metabolic one — there’s no special metabolic advantage to eating more frequently beyond making a higher total intake more achievable and comfortable to sustain day after day.
When a slower approach makes sense
Anyone newer to strength training, anyone who has struggled with fat gain on previous bulking attempts, or anyone who simply prioritizes staying lean while still building muscle is generally better served starting with one of the more conservative surplus options this calculator offers (+125 or +250 cal/day) rather than defaulting to the fastest option available. It’s straightforward to increase the surplus later if progress stalls or the pace feels too slow — it’s considerably harder to reverse unwanted fat gain from starting too aggressively.
